What's actually true?

Sauna and cold plunge get talked about like magic. A lot of it holds up under real research. So below you'll find the honest version, sorted into what's proven, what's promising, and what's mostly hype.

We're a sauna and cold plunge club, not a doctor. Nothing here is medical advice. If you have a heart condition, are pregnant, or take medication, talk to your physician before starting heat or cold exposure. You are welcome to come to your own conclusions. 

HEAT

The Strong Stuff

If you're here for one thing backed by decades of data, it's the heat.

Most of what follows comes from a single, remarkable body of work: a Finnish study that followed roughly 2,300 middle-aged men for over 20 years, plus related research from the same group.

 

This is observational data. It shows strong, consistent associations, not ironclad proof of cause.

 

But the size, the length, consistency across outcomes, and the dose-response pattern (more sauna, better outcomes) make it some of the most compelling and trustworthy lifestyle-health data we have.

Lower risk of dying — by a lot

Men who used a sauna 4–7 times per week had a 40% lower risk of all-cause mortality compared to those who went once a week. The same group saw a 63% lower risk of sudden cardiac death. The benefit rose steadily with frequency and session length — the pattern you'd hope to see if the effect is real. [1]

Better blood pressure and heart function

Regular sauna use is associated with lower resting blood pressure and a reduced risk of developing hypertension over time. A sauna session raises your heart rate and dilates your blood vessels in a way that genuinely resembles moderate exercise. [2][3]

Dramatically lower dementia and Alzheimer's risk

In the same cohort, men who sauna'd 4–7 times per week had a 66% lower risk of dementia and a 65% lower risk of Alzheimer's than once-a-week users. A separate, larger Finnish study of nearly 14,000 men and women later found a similar protective pattern. Still observational — but replicated, which matters. [4][5]

The mechanism, briefly: heat shock proteins

When you heat your body, it produces more of something called heat shock proteins (HSPs). Think of them as a cellular repair crew. Their job is to keep your other proteins folded correctly and functioning — and misfolded, clumping proteins are exactly what goes wrong in aging and in diseases like Alzheimer's. By putting your body under brief, controlled heat stress, you trigger more of this repair machinery. It's the same principle as exercise: a manageable stress that leaves you more resilient than it found you. [6][7]

COLD

What it really does

Cold is misunderstood.

We'll be straight with you, because this is where the marketing around cold gets really loud. The effects of cold are real, and it feels incredible.

 

There's a reason we're not just a sauna club. 

But cold also gets credited with a some things that it hasn't earned. Here's the split.

It makes you feel good
This is the most reliable, most repeatable effect of cold plunge: people feel better afterward. More alert, more clear-headed, more resilient. The leading explanation is a surge of norepinephrine and dopamine: brain chemicals tied to focus, mood, and motivation. One well-cited study measured large spikes in both during cold-water immersion, and the good feeling can linger for a couple of hours. [8]

The honest asterisk: those spikes were measured in the bloodstream, not the brain, and the studies on mood are small and short-term. Some of the benefit is almost certainly the psychological win of doing a hard thing on purpose and coming out the other side. 
It's a genuine hormetic stressor
In English: cold is a controlled dose of stress your body adapts to—the same broad principle as heat or exercise. Do a hard, uncomfortable thing in a small dose, become a little more resilient. The subjective "I can handle stress better" effect that regulars describe is real, even if it's hard to put a number on.
Cold does not speed up muscle recovery
This is the big one, and it's the opposite of what most people believe. If your goal is muscle hypertrophy or strength, plunging right after lifting can actually blunt your gains. Multiple studies show cold-water immersion after resistance training suppresses the muscle-building signal. The cold quiets the very inflammation your body uses to grow. [9][10]
 
The nuance: for pure endurance training, cold seems roughly neutral. And plunging on a rest day, away from your workout, avoids the problem entirely. 
Other claims to be careful about
It is not a meaningful weight-loss tool. Yes, cold activates brown fat and burns some extra calories. No, it's not enough to matter for fat loss. Controlled studies put the extra burn at a modest level, and the number on the scale right after a plunge is water, not fat. Anyone selling cold plunge as a weight-loss engine is overselling. [11]

The testosterone and immunity claims also don't hold up. These are all over social media and they're not supported or unproven. 
Our take
Come for how it makes you feel, for the mental reset, and for the strange satisfaction of the cold. Those are real and they're enough. There's a reason we're not just a sauna club.
